Hopefully, to answer #1 you'll up the load you carry or choose the more difficult modification (e.g., box jumps instead of step ups, kipping pullups instead of strict, full-depth air squats instead of shallow squats). To answer #2, hopefully you foam roll, stretch, and/or use a lacrosse ball every day to help improve your range of motion.
